theres no one answer. what is your source footage, use the setting for that. If its DV use the DV setting. If it is progressive H264 use the High Quaility setting.
Or better yet, create your own presets based upon your results. What looks good to you.
Frame rate ideally matches the frame rate of your FLA/SWF. So it could be different every time.
