Windows Media Video 9 is probably the most compatible format for the web.
Data rates depend on your target's connections, but 350-400 is a safe range for most folks on a fast connection.
You can prevent most folks from downloading your video by using a .asx pointer script between the target and the movie. I have samples on my web under Downloads.
